Recover like a pro: a simple four-step routine
By Geoff Scott, Founder & Senior Physiotherapist, Hauora
Training is the stimulus. Recovery is where your body actually adapts and gets stronger. Get recovery right and you can train more often, with better quality, and stay injury-free. Get it wrong and you plateau no matter how hard you push. Follow these four steps and you will recover like a pro, not just an amateur chasing the next session.
The four pillars to recover like a pro
1. Sleep first
Nothing else on this list comes close. Seven to nine hours of quality sleep is the single biggest recovery tool you have, and it is free.
2. Refuel properly
Protein to repair, carbohydrate to replenish, and fluids to rehydrate. The window in the hours after training matters more than any supplement.
3. Move on rest days
Gentle movement, walking and mobility keep blood flowing and tissue healthy. Complete rest is rarely the answer.
4. Manage your load
Recovery is not just physical. Stress, travel and a busy week all draw from the same bank. Plan easier weeks before they are forced on you.
None of this is glamorous, and that is exactly why it works.
Backed by evidence: how you recover like a pro
This is not guesswork. NHS guidance on sleep and tiredness treats consistent, quality rest as one of the most effective tools for physical recovery. We apply the same principle with every athlete we support. It sits alongside the same graded approach covered in our guide to the warm-up that protects performance. Whether you train once a week or every day. These habits are what let you recover like a pro, not just survive until the next session.
None of these four pillars require expensive gadgets or a perfect schedule. They require consistency. Athletes who recover like a pro treat sleep, food, movement and load management as part of training, not an afterthought squeezed in when time allows.
